
Day 16 is the lightest card in the program so far, and it is all spine. The circuit runs bridges, a face-down stretch hold with the chest pressed open, a kneeling stretch hold with the arms reaching forward, and back extensions - 30 seconds each. Two of the four are pure stretch positions, which makes this the closest thing to a day off that a daily program allows.
The card takes your spine one way and then the other. Bridges lift the hips and extend them under the load of your own body, waking up the glutes and pulling the front of the hips long. The face-down hold keeps the hips on the floor with the arms straight and the chest lifted and open, which extends the spine and stretches everything across the front of your torso that a fortnight of crunching has been shortening. The kneeling hold then reverses that completely - hips sat back toward the heels, arms stretched out along the floor - rounding the back and lengthening it from the tailbone to the fingertips. Back extensions finish by strengthening what the stretches just opened.
In bridges, drive through the heels and squeeze the glutes at the top; hold each one briefly rather than bouncing. In the chest-open hold, keep the shoulders drawn down away from your ears and only push up as far as your lower back is comfortable - the stretch should feel like length across the front, never pinching behind. In the kneeling hold, walk the fingers forward and let each exhale drop the chest lower. In back extensions, keep the lift small and controlled.

Make it Harder: Wrong direction for a card like this - let the two stretch holds run well past their 30 seconds instead.
Make it Easier: Shorten the bridge lift and rest your forehead on the floor in the kneeling hold.
