
Day 20 is the fifth lighter day, and it is the most mobility-focused card in the program. The circuit runs alternating arm and leg raises, roll backs, back arches and back extensions - 30 seconds each, three of the four on all fours. Two thirds of the way through the program, this is where the spine gets its maintenance done.
The card builds outward from a single starting position. Alternating arm and leg raises hold you steady on all fours while opposite limbs reach long, training the trunk to stay quiet while the shoulders and hips work. Roll backs then take that same base and move it, sitting the hips back toward the heels with the hands staying planted before returning forward - a dynamic version of the kneeling stretch, decompressing the lower back with every repetition. Back arches round and hollow the spine through its whole range. Back extensions close the card face down, lifting the chest to work the long muscles that run either side of the spine and have been quietly stabilising every plank and crunch you have done this month.
In the arm and leg raises, stop when the reaching limbs are level with your back rather than lifting higher, and keep your hips square. Take the roll backs slowly and let the hips travel as far toward your heels as they comfortably go. Move through the back arches with the breath rather than the clock. In back extensions, lift and lower smoothly, with the neck following the line of the spine.

Make it Harder: The lighter days earn their keep by staying light - add range to every movement rather than effort to it.
Make it Easier: Roll back only as far as your knees are happy with and keep the arches shallow.
