Code of Abs Plus closes with the fullest recovery day of the month. Three blocks, 3 sets each with 30 seconds of rest: 20 alternating arm and leg raises with a 20-count hold to follow, then 10 back extensions, then 10 upward downward dogs.
Every other recovery day has had two blocks; this one has three, and together they revisit the whole track. The quadruped raises and their hold return from Day 15, back extensions from Day 6, and the dogs have appeared on six of these days since the first week. Finishing on the back of the body is the right way to end a program that has spent thirty days pulling your ribs toward your hips, hanging you off a bar and folding you over a bench. It is also the session worth keeping: no equipment, no levels, and exactly the right thing to run on any day when your back wants attention rather than training.
In the arm and leg raises, keep the hips square and the reach long rather than high, then hold that same line for the count without letting it drift. Back extensions lift the chest with the neck in line and the feet down. Move through the dogs slowly, pressing the heels down in one position and opening the chest in the other - and let the final set be the one you take the most time over.
The bar and the bench get the credit; days like this one are why you got to use them.
Make it Harder: Put that ambition into the next cycle - today, slow every rep down and let the last set of dogs take as long as it takes.
Make it Easier: Take the quadruped hold to 10 counts and run the other two blocks as written.
