Pouncer is a HIIT workout, and it runs on the clock, not the rep counter: 20 seconds of plank hold, then 10 seconds of jump burpees, alternating four times through for one two-minute set, with a full 2 minutes of rest between sets. That is the entire card - one position of absolute stillness, one movement of total explosion, traded back and forth. Any cat could explain the design: hold perfectly still, gather everything, and then be airborne before anything can react.

The stillness is not rest - it is the coil. Twenty seconds of plank keeps the whole trunk braced and loaded, so every burpee window opens from tension rather than from standing around. Ten seconds of jump burpees is deliberately short: it is two, maybe three repetitions at genuinely full effort - drop, snap back, drive off the floor - which is the entire point of interval training at this ratio. Short windows make honest ones. Then straight back into the plank, where your heart is now pounding and the job is to hold a perfect line anyway, four cycles deep. The 2 minutes between sets is fixed and it is part of the design: explosive quality only survives if it is paid for with real recovery, so take all of it and pounce at full power every set rather than fading gloriously through half-effort ones.

Hold the plank as one braced line - hips level with shoulders, glutes on, breathing steady rather than held - because the better the stillness, the sharper the spring. In the burpee windows, go genuinely explosive: land the jump back softly, drive up through your heels, and leave the floor on every rep, but let the count fall where it falls - two perfect pounces beat four scrambled ones every time. If the final plank looks like the first one, the set was honest.

Stillness, then the spring, four times over - the pounce was never about speed, it was about everything being ready before it happens.

Make it Harder: Extend the burpee windows to 15 seconds and keep the full 2 minutes of rest.

Make it Easier: Step the burpees instead of jumping and shorten the planks to 15 seconds.
